The power of fats: Fuel your body the smart way

For years, fat had a bad reputation. But modern nutrition science tells a very different story: fats are not only essential for life — they are critical for energy, hormone balance, brain health, nutrient absorption, and long-term performance.

The key isn’t avoiding fat.
It’s choosing the right fats, in the right amounts, for the right purpose.

Let’s break it down in a simple, practical way.

Why fats matter in your body

Healthy fats play many vital roles:

  • Provide long-lasting energy
    • Support hormone production (including testosterone, estrogen, cortisol)
    • Build and protect cell membranes
    • Help absorb fat-soluble vitamins (A, D, E, K)
    • Support brain function and nervous system health
    • Reduce inflammation and support joint health

Saturated fats: Not evil, but NOT unlimited

Saturated fats are typically solid at room temperature.

Common sources:
• Butter, ghee
• Cheese, whole milk, cream
• Fatty cuts of beef and pork
• Coconut oil

What they do:
Saturated fats help maintain cell structure and hormone production. In moderate amounts, they can absolutely fit into a healthy diet.

The catch:
Too much saturated fat — especially when combined with low fiber and low activity — may increase cardiovascular risk. Balance is key.

Unsaturated fats: The heart-healthy champions

These are mostly liquid at room temperature and are strongly linked to better heart and metabolic health.

Monounsaturated fats
• Olive oil
• Avocado
• Almonds, peanuts, cashews

Polyunsaturated fats
• Walnuts
• Sunflower seeds
• Flaxseed
• Fatty fish

Benefits:
• Support heart health
• Improve cholesterol balance
• Help reduce inflammation

If you’re choosing one category of fat to prioritize daily, this is it.

Essential fats: Omega-3 and Omega-6

Your body cannot make these fats on its own. This means you must get them from food.

Omega-3 fats:

  • Reduce inflammation
    • Support brain and eye health
    • Aid muscle recovery
    • Support heart health

They are found in salmon, sardines, mackerel, chia seeds, flaxseeds, walnuts.

Omega-6 fats are also essential, but most people already consume plenty.
We can find them in vegetable oils (sunflower, corn, soybean), nuts and seeds.

The goal is balance, which in most cases means increasing omega-3 intake.

Fats and cooking: Choosing the right oil

Not all oils behave the same when heated.

Best for high-heat cooking (sautéing, roasting):

  • Avocado oil
    • Olive oil (especially light or refined)
    • Ghee

These fats are high in saturated or monounsaturated fats, which makes them more resistant to oxidation.

Better for low-heat or finishing:

  • Extra-virgin olive oil
    • High-Oleic Sunflower Oil

These oils tolerate gentle heat.

Oils to limit or avoid for high heat:

Oils that are high in polyunsaturated fats oxidize easily, and are more prone to oxidation.
• Corn oil
• Soybean oil
• Regular sunflower oil
• Grapeseed oil
• Cottonseed oil

Use sparingly:
• Butter: Is mostly saturated fat and has a lower smoke point than ghee, meaning that it burns easily.
• Coconut oil: although it is resistant to oxidation at high temperatures, it has a high saturated fat content.

Now it’s your turn

Simple ways to upgrade your fat intake

This week, choose one meal per day to intentionally include a high-quality fat source:

  • Add olive oil to salads and vegetables instead of heavy dressings.
    • Eat fatty fish 1–2 times per week.
    • Snack on nuts instead of ultra-processed foods.
    • Swap butter-heavy cooking for olive or avocado oil.
    • Include seeds (chia, flax, pumpkin) in oatmeal or yogurt

Small changes, big impact.
